What yoga poses help with hip pain?

Mister.Yoga — Hip mobility & gentle yoga

Giada

Hi everyone 🙋‍♀️ I’ve been dealing with on-and-off hip pain for a few months (mostly the front of the hip and sometimes the outer side). I sit a lot for work and I also walk a bunch, so I’m not sure what’s triggering it. I started doing yoga at home from YouTube, but some “hip opening” videos actually make me feel worse the next day.

I’m not asking for a diagnosis, just looking for yoga poses that can help with hip pain in a gentle way (and which ones to avoid if they pinch). If you have cues that helped you feel it in the right place, that would be amazing. Also: is it normal to feel a sharp pinch in the front hip in pigeon pose? Thank you 💜

Ananda

Dear Giada, hip discomfort is often a message from the body asking for more space, more breath, and less forcing. When there is a “pinch” in the front of the hip, it is usually not the kind of sensation we invite in yoga.

For gentle support, try: Supta Padangusthasana (reclined hamstring stretch with a strap), Apanasana (knees to chest), and a soft version of Baddha Konasana (supported butterfly). Add slow Cat–Cow and a few minutes of diaphragmatic breathing so prana can flow.

While holding poses, imagine the breath traveling to the hip area, softening the tissues. If pigeon creates sharp pain, choose a supported figure-4 on your back instead. And if the pain persists or worsens, a qualified physio or clinician can help you understand what the joint is asking for.

Ok bestie hip pain is sooo common with desk life 😭💗 First rule: no pinchy pain. A stretch can be spicy, but sharp = nope.

Poses that usually feel like a gentle glow-up for hips:

- Figure-4 stretch (on your back) > way safer than forcing pigeon

- Low lunge (with blocks + back knee down) and tiny pelvic tuck

- Thread the needle (supine twist-ish) for outer hip

- Happy baby (go slowww)

For pigeon: if you feel a pinch in the front hip, back out, put a bolster/pillow under the front hip, or switch to reclined figure-4. Also add some strength: glute bridges + clamshells (not yoga, but lifesavers). If it keeps happening, get it checked just to be safe ✨

Enzo

Do not stretch into pain.

For hip pain, start with control.

1) Tadasana. Neutral pelvis.

2) Low lunge. Back knee down. Tailbone slightly down. Ribs in.

3) Bridge pose. Knees track forward. Do not flare ribs.

4) Supine figure-4. Keep sacrum heavy.

Avoid deep pigeon if there is anterior pinching. Use props. Breathe only through the nose. Slow exhale. If pain persists: professional assessment.

Oh sweet Giada 💜 your body is asking for kindness. In yin yoga we listen first, then we melt (never force). If you feel a sharp pinch, that’s a loving “stop” signal.

My gentle favorites for hip pain:

- Supported butterfly (blanket under knees) 🦋

- Reclined figure-4 (stay 2–3 minutes, soft breath) 😌

- Dragonfly (wide legs seated, but only if it feels safe) ✨

- Legs up the wall for nervous system calm 🥹

Try adding a little body scan: inhale into the belly, exhale and soften the jaw/hips. And yes, pigeon can absolutely be too intense—especially without props. If it keeps flaring, it’s worth checking with a physio. Sending a hug 🤗💗

Ah yes, “hip opening” videos… aka people yanking themselves into pigeon for the algorithm 🙃 Real yoga isn’t posing for Instagram, shocker.

If pigeon pinches your front hip, stop doing pigeon. That’s not “deep release,” that’s your joint saying “no thanks.” Try boring-but-effective stuff: reclined figure-4, gentle lunges with support, bridge pose. And maybe… stand up and move during the workday instead of trying to fix 8 hours of sitting with 8 minutes of dramatic stretching 😅

If it’s persistent pain, get assessed. Influencers won’t pay your physio bill.

Following because SAME 😥🙏 I just started yoga and I’m super stiff, like I can’t sit cross-legged without feeling weird in my hips. When I try pigeon I feel that pinch too and then I’m like “am I breaking something??” 😭

Can I ask: do you guys use blocks for low lunge? And is a thick mat better for hip pain? Also breathing… am I supposed to breathe in the nose the whole time? Sorry if these are dumb questions 😅

NicoFit

Hip pain + lots of sitting = usually a combo of limited hip extension tolerance + weak glute med/min + nervous system stress load (sleep/HRV). Not medical advice, just patterns I see.

Yoga poses that tend to help *if done sub-max*:

- Low lunge with posterior pelvic tilt (hip flexor lengthening)

- Bridge pose (glute activation)

- Supine figure-4 (external rotation without joint compression)

- 90/90 transitions (mobility + control)

Track it like a biohacker: rate pain (0–10) before/after, check next-day response, and don’t exceed a “2–3/10 discomfort.” Also, improving sleep and reducing late caffeine can help pain perception + recovery. If the pinch is sharp or worsening, get a clinician/physio to rule out impingement-type mechanics.

Giadaaa sending soft lilac vibes ✨💎🌙 hips store soooo many feelings (and also, like… sitting lol). When my hip gets cranky I do:

- baby happy baby (tiny!!) 🍼

- reclined figure-4 (a classic) 🎀

- supported butterfly with pillows like a nest 🥺

If pigeon is pinchy in the front = your body is like “nope nope” 🙅‍♀️ so do the gentle version and breathe like you’re exhaling glitter. Also I put rose quartz near my mat for self-love hehehe 💗

If it keeps hurting, pls see a pro too. Manifesting comfy hips for you ✨

DarioHot

Not gonna lie, my hips only started feeling “free” when I did consistent hot classes. Heat makes tissues more pliable, you sweat like crazy, and you build mental grit.

BUT: if you’ve got sharp pinching, don’t force deep external rotation like pigeon in a hot room just because you can “go further.” In class I’d pick: low lunge, standing figure-4 chair, bridge, and lots of controlled breathing.

Hydrate, take breaks, and if pain spikes after sessions, scale back and get it checked. Heat is a tool, not magic detox.

Hi Giada 💜 If there’s any chance you’re pregnant (or trying), hip sensations can change a lot, so I’ll share the extra-gentle approach just in case.

For hip pain, I love:

- Cat–cow with slow breath 😌

- Supported low lunge (padding under back knee) 🌸

- Wide-knee child’s pose with a pillow/bolster for support 🤍

- Side-lying “open book” twist (very mild) ✨

And yes: sharp pinching in pigeon is a sign to stop and choose a safer alternative (reclined figure-4 is great). If symptoms persist, please ask a healthcare provider or pelvic floor physio for personalized guidance 🤍

The hips are not just biomechanics. They are storage units for suppressed emotion and low-frequency programming. Most people don’t realize how much the “system” keeps you seated and disconnected.

Gentle poses like butterfly, slow lunges, and long exhales start releasing the stuck signal. Add humming breath (it changes vibration in the body) and you’ll feel the energy shift.

But if you get a sharp pinch, that’s a blockage + structural warning. Don’t force it. The body knows. Also: avoid constant phone scrolling before practice—your nervous system is being tuned by hidden frequencies.

Zenio

Soft hip.

Long exhale.

No forcing.

FedeBox

Desk + walking + hip pain sounds like my life before I added mobility work 😅🏋️‍♂️

Yoga stuff that helped my hips:

- Low lunge (couch-stretch vibe but gentler)

- Pigeon swapped for reclined figure-4 (less sketchy)

- Lizard pose ONLY if it’s not pinchy

- Bridge pose + some slow controlled reps

Also, don’t sleep on strength: glute bridges, side steps with a mini band. When my glutes wake up, my hip flexors chill out. If you’re getting a sharp anterior pinch, I’d get a physio to check mechanics—no hero moves.

LiviaLuxe

For hip pain I’m a huge fan of “supported everything” — it’s chic and it works 😌💜

Try a bolster (or two pillows) for:

- Supported pigeon (or skip and do reclined figure-4)

- Supported low lunge with blocks so you’re not collapsing

- Supta baddha konasana with blankets under the knees

Also: a grippy premium mat helps you feel stable (I noticed less compensation in my hips). And wearing something comfortable (soft leggings that don’t pinch the waist) honestly makes me relax more 🧘‍♀️✨ If it’s a consistent sharp pain, please get it evaluated.

Kiran

Beloved, the hips relate to grounding and the flow through the lower centers. When there is pain, we approach with compassion and awareness.

For a gentle practice: begin with Long Deep Breathing, then a mild pelvic tilting (on the back) to awaken the lower spine. Add Supta Baddha Konasana supported, and a soft reclining figure-4. You may chant “Sat Nam” silently on the exhale to steady the mind.

Avoid forcing Eka Pada Rajakapotasana (pigeon) if there is sharp pinching—this is not the way of kundalini. Let the energy open gradually. If symptoms persist, seek skilled therapeutic guidance.

PippoLOL

Pigeon pose: the pose where you either feel enlightened or you feel like your hip is filing a complaint with HR 😂

If it pinches, I vote for the “lying on your back pretending you’re fine” version (figure-4). Also bridge pose because at least it makes you feel strong while suffering 😅

Seriously though: sharp pain = stop, props, gentler options, and if it keeps bugging you, get a pro to look at it.

TinaCare

Hi Giada, you can absolutely work on hip comfort without going deep on the floor.

Here are a few chair-yoga friendly options:

- Seated figure-4 (ankle on opposite knee, keep spine tall, lean forward only a little)

- Seated knee lifts (slow, one at a time) to build control

- Standing supported lunges holding the chair, very small range

- Gentle seated twist and then a few calm breaths

Move slowly and stop if you feel sharp pain. If your hip pain continues, it’s a good idea to speak with a healthcare professional or physiotherapist, especially if it affects walking or sleep.

AshaVerde

In Ayurveda, hip discomfort can worsen when we’re dry/tight (vata vibes), especially with lots of sitting and stress. So think: warmth, lubrication, gentleness.

Yoga poses: supported butterfly, reclined figure-4, low lunge done softly, and a short savasana to settle the nervous system.

Lifestyle add-ons (not medical advice): warm sesame oil self-massage around the hips/thighs (avoid if irritating), ginger-tulsi tea, and regular meal times to calm vata. If you feel sharp pinching in pigeon, skip it and choose the gentler variations. And if pain persists, get professional guidance.

RikyFlex

Ok but how fast can we fix this 😤🔥 I want open hips ASAP lol.

Giada if pigeon pinches that’s a red flag, but like… what’s the fastest safe route? Daily 20 min? Twice a day? 😅 I’m doing butterfly + lunges + couch stretch and I’m impatient.

People who got rid of hip pain: how many weeks did it take??

MartaQuiet

I had hip pain during a really anxious/burned out period, and for me the biggest change was doing less intense “hip openers” and more calming practice 🌿🐾

Reclined figure-4, legs up the wall, and gentle breathing (longer exhale) helped because my body stopped bracing. When I forced pigeon, I’d feel worse and also get stressed like I was “bad at yoga.”

You’re not alone. If it’s sharp or persistent, getting a physio opinion can be really reassuring. Sending quiet support 💜

TommasoSutra

In the Yoga Sutras, practice is steadiness and ease (sthira-sukham). Hip pain is a perfect place to test that principle: can you be steady without aggression, and soft without collapse?

Practically: choose poses that create ease—reclined figure-4, gentle lunges, supported butterfly—and let the breath guide the depth. If the mind chases a shape (pigeon), you can return to the intention: reducing suffering.

And of course, yoga is not opposed to competent medical input. When the body signals sharp pain, wise action includes seeking skilled assessment.

ElyBali

Giadaaa I had hip pain when I was doing my 6am flow in Bali 🌴✨ and honestly slowing down help so much.

My go-to’s: low lunge with blocks, reclined figure-4, and legs up the wall after. Also a 10 min morning breathing routine + no phone first thing (hard but worth it). I reccomend doing it daily but super gentle.

If pigeon pinches, skip it babe. Your body is telling you. If it keeps hurting, please see a physio ok 💕

PieroLab

Hip pain is broad. Poses depend on cause.

Evidence: yoga can improve pain and function in some musculoskeletal conditions, but results vary. Most studies are small and not specific to “front hip pinch.”

Practical rule: avoid sharp pain. Use modifications (reclined figure-4, supported lunge, bridge). If symptoms persist >2–4 weeks, limit activity, or cause night pain, get assessed.

AriSky

If you ever get to try aerial yoga, the hammock is AMAZING for hips 😍🪽 It supports you so you can decompress without forcing.

Hip-friendly aerial ideas (with a trained instructor):

- Supported reclined figure-4 in the hammock

- Gentle traction for the low back/hips

- Assisted lunges where the fabric helps balance

But same rule: no pinching pain. Aerial can make you go deeper than you should, so go slow and communicate. For home practice, stick to the gentle floor versions and props 💜

Noemi

Giada, thank you for asking this here 💜 You’re definitely not alone, and you deserve a practice that feels safe, not scary 🫶✨

A sharp pinch (especially in the front hip) is a really valid reason to modify or skip a pose. You’re not “failing,” you’re listening. I’ve seen lots of people feel better swapping pigeon for reclined figure-4, adding props, and focusing on gentle breath.

If you want, you could share what movements make it worse (stairs? sitting? long walks?) and we can brainstorm options. And if it keeps flaring, getting a physio’s input can be such a relief 🤍🌸 You’ve got this!
