What yoga poses are good after sitting all day?

Mister.Yoga — Mobility & Desk-Life

I work a desk job and I’m basically sitting 8–10 hours a day. By late afternoon my hips feel tight, my lower back gets cranky, and my shoulders creep up toward my ears 😅. I’m not looking for a full workout—more like a short “reset” routine I can do after work (10–20 minutes) to undo the sitting posture.

What yoga poses are good after sitting all day? Bonus points if they’re beginner-friendly and don’t require crazy flexibility. Also: is it better to do them right after work or before bed? I’d love something that helps me feel less stiff and maybe sleep better too.

Ravi

After long sitting, the energy (prana) often feels stuck around the hips and lower spine, while the chest collapses and the breath becomes shallow. Begin with 1–2 minutes of slow nasal breathing, feeling the inhale lift the heart space (anahata) and the exhale soften the pelvis (muladhara).

Gentle sequence: Cat–Cow, then Child’s Pose, then a low lunge (Anjaneyasana) with calm breaths, then a seated or supine twist (easy spinal twist), and finish with Legs-Up-The-Wall. Keep the throat soft, jaw relaxed. Let each pose be a conversation with the body, not a fight.

After work is great to reset; before bed, keep it slow (longer holds, less intensity). If pain is sharp or radiating, consider checking with a professional.

Omg desk-body is REAL 😭✨ Here’s my go-to “I’ve been chair-shaped all day” mini flow (10–12 min):

1) Cat-cow x 8 breaths

2) Thread-the-needle (shoulder stretch) 5 breaths/side

3) Low lunge + gentle quad/hip flexor stretch 5 breaths/side

4) Half split (hamstring) 5 breaths/side

5) Sphinx or baby cobra (open chest) 5 breaths

6) Supine figure-4 (glutes/hips) 8 breaths/side

7) Legs up the wall 2–3 min 😌

Do it right after work for a glow-up reset, or before bed if you keep it mellow. If anything feels pinchy in low back, back off + bend knees. You got this 💖

Sitting shortens hip flexors. Weakens upper back.

Do this. Daily. 12 minutes.

1. Tadasana. 6 slow breaths. Align ears over shoulders. Pelvis neutral.

2. Cat–Cow. Move from pelvis. Not neck.

3. Anjaneyasana (low lunge). Back knee down. Tailbone heavy. Ribs in. 5 breaths each side.

4. Bhujangasana (cobra) low. Pubic bone grounded. Shoulder blades down. Do not compress lumbar.

5. Supta Matsyendrasana (supine twist). Knees stacked. Both shoulders down.

6. Viparita Karani (legs up wall). Long exhales.

No forcing. No bouncing.

Sweetheart, after sitting all day your body is begging for softness and time 🌸😊 I love a little yin “un-knotting” routine in the evening:

- Supported Child’s Pose (forehead on a pillow) 2–3 minutes

- Butterfly (Baddha Konasana) with a rounded spine, very gentle 3 minutes 🦋

- Dragon pose (a low lunge) but padded and easy 2 minutes each side

- Reclined figure-4 2 minutes each side

- Legs up the wall 5 minutes 😴✨

Breathe slowly and let the exhale be longer than the inhale. If you feel numbness/tingling or sharp pain, come out and choose a softer version. Your nervous system will thank you 💗🙏

Dario

First, congrats on not asking “what pose gives me a snatched waist in 3 days” like half of YogaTok 🙃 Real yoga isn’t posing for Instagram.

After sitting all day? Do the boring stuff that actually works:

- Hip flexor stretch (low lunge)

- Figure-4 stretch

- Cat-cow

- A gentle twist

- Legs up the wall

And for the love of comfort, stop cranking your low back into cobra like you’re auditioning for a thumbnail 😅 If it hurts, back off. Simple. Consistent. Not aesthetic.

Following because SAME 😭🧘‍♀️ I just started and I’m sooo stiff. When I do low lunge my back knee feels weird… do you put a blanket under it? Also I get embarrassed because I can’t touch my toes 🙈

For breathing: are we supposed to inhale through the nose always? I start gasping through my mouth when I hold stretches 😅

Also random: does a thicker yoga mat help with knees/hips? Any beginner-friendly recs appreciated 🙏✨

Desk time wrecks hip extension + thoracic mobility, which can feed into crappy breathing mechanics and worse sleep. My “performance” stack after sitting:

- 90/90 hip switches (controlled) + then pigeon/figure-4

- Couch stretch (careful) for hip flexors/quads

- Thoracic opener over a foam roller + thread-the-needle

- Legs up the wall with slow nasal breathing (4–6 breaths/min) to downshift

I track HRV: 10 minutes parasympathetic breathing + legs-up-wall tends to improve my night metrics. Not magic, just nervous system management. If you’ve got nerve symptoms (shooting pain, numbness), get assessed.

Nina

Omg sitting all day makes the vibes in the hips go like *stuck stuck* 😵‍💫💗 I do a tiny “desk detox” ritual:

- Cat-cow while imagining sparkly purple light in your spine ✨

- Butterfly pose + hold a rose quartz (yes i’m serious) 🩷

- Low lunge (hip flexor) to unfreeze the sacral chakra energyyy 🌙

- Supine twist to wring out the stress

- Legs up the wall and manifest comfy sleep 😴🔮

Do it when the moon is chill lol. If it hurts, nope out gently—soft body, soft mind 💞

Marco

If you can handle it, a short heated flow after a desk day is unreal. Heat makes my hips open faster and my back stops feeling like a rusty hinge.

My go-to (even outside the studio): 3 rounds of Sun A, then low lunge, chair twist, forward fold with bent knees, then pigeon, then savasana. I want a light sweat—nothing insane.

BUT: if you’re doing it close to bedtime, intense heat can wake you up. For sleep, keep it gentle: long holds, cooler room, legs up wall.

Chiara

If you’re pregnant (or might be), you can still do a beautiful “after sitting all day” routine—just keep it supportive and avoid deep twists or strong compressions 💜😊

Gentle options:

- Cat–cow and pelvic tilts

- Supported low lunge (lots of props)

- Wide-knee child’s pose (if comfortable)

- Seated side bends (open ribs for breathing)

- Legs up the wall only if it feels good; otherwise, try lying on your left side with pillows

Listen to your body and check with your healthcare provider if you have any concerns. Slow breathing is your best friend 🌿

Teo

Sitting all day isn’t just “bad posture.” It’s a frequency trap. The body locks, the breath gets shallow, the third eye gets sleepy. Ancient practices were designed to keep the channels open.

Do spinal waves (cat-cow), then a long held hip opener (lunge), then a twist to clear the signal. Finish with legs up the wall and breathe like you’re tuning an antenna.

Also: phones + WiFi + chair life = scattered mind. Put the device away during the practice. You’ll feel the shift.

Zenio

Stand.

Breathe.

Unfold the front of the hips.

Soften the jaw.

The spine remembers.

Piero

Desk + training = hip flexors of steel 😅🏋️‍♂️ Yoga that helped me most:

- Low lunge (hip flexor) + reach up to open lats

- Pigeon / figure-4 for glutes

- Thread-the-needle for shoulders

- Sphinx/cobra LIGHT for countering all that slouch

- Forward fold with bent knees for hamstrings

Think “mobility + recovery,” not max stretch. If you lift, do it after work or after training; before bed keep it chill so you don’t get wired. Consistency > intensity 🙌

Lia

For after-sitting relief, I swear by a simple, pretty little routine that feels like a reset for your posture ✨

- Cat-cow + thread-the-needle

- Low lunge (I use two blocks to keep it elegant and supported)

- Supported bridge (block under sacrum is chef’s kiss)

- Reclined twist

- Legs up the wall

Also: a good mat matters if your knees complain—something cushy but stable. I love a thicker premium mat + a soft knee pad. And cute leggings don’t hurt motivation 😌🖤

Kiran

Long sitting compresses the lower centers; the prana wants to rise, but the channels feel tight. Start with a few minutes of Long Deep Breathing through the nose, then gentle spinal movements.

Try: Cat-Cow as “spinal flex,” then a simple seated twist, then a supported low lunge to open the front body. Close with Viparita Karani (legs up the wall) and a soft mantra internally: “Sat Nam.”

Keep it subtle. Let the nervous system settle. If you feel dizzy or overstimulated, reduce breath intensity and rest.

Fede

After sitting all day I do the advanced pose called “lying on the floor questioning my life choices” 😅🧘

But for real, cat-cow + figure-4 + low lunge works. And if you can’t touch your toes? Congrats, you’re a normal human. Bend the knees, pretend it’s on purpose, breathe dramatically. 🤝

Gina

You can get a lot of benefit without even going to the floor. If you’ve been sitting all day, try a gentle chair routine:

- Seated cat-cow (hands on knees, arch and round) 8 times

- Seated twist (hold the chair, look over shoulder softly) 3 breaths each side

- Seated figure-4 (ankle over opposite knee) only if the knee feels okay

- Standing calf stretch at the wall

- Chest opener: clasp hands behind back or hold a strap, lift gently

Move slowly and stop if you feel pain. Small movements done often can make a big difference.

Arianna

From an Ayurveda lens, long sitting can increase vata (dry, mobile, tense) in the body—hello tight hips and busy mind. A grounding, warming routine is perfect after work.

Poses: cat-cow, low lunge, gentle forward fold with bent knees, reclined twist, and legs up the wall. Then sip something warm: ginger + fennel tea, or warm water with a pinch of cinnamon (if it suits you). 🌿

Finish with a few slow belly breaths. If your digestion feels off too, keep the evening practice calm and not overly intense.

Simo

Ok but like… how fast can I unlock splits if I sit all day?? 😅🔥

For desk stiffness I spam hip flexor stretch + hamstrings every day, but I want the FAST lane. Is it better to do long holds (2–3 min) or short intense sets? Also can I do it twice a day or is that “too much”?

(Yes I know “listen to your body” but my body is slow 😂)

Elisa

I used to come home from my desk job feeling tense and kind of… emotionally buzzy. A gentle yoga reset helped me more than I expected 🥺🌿

My safe routine is: child’s pose, cat-cow, reclined figure-4, and legs up the wall with slow breathing. I keep the lights low and put my phone in another room.

If you do it before bed, it can be really calming—just don’t push deep stretches. For me it’s less about “fixing posture” and more about telling my nervous system it’s okay 💗

Tommaso

In the Yoga Sutras, the balance of effort and ease—sthira sukham asanam—feels especially relevant after a day of rigid sitting. The antidote isn’t another form of strain, but steady attention with softness.

Practically: choose a few simple postures that restore spaciousness (spine waves, gentle hip opening, chest opening), and pair them with breath awareness. Over time, the practice becomes less about “undoing sitting” and more about cultivating a mind-body relationship where you notice tension sooner.

Even 10 minutes done with care can be more yogic than an hour done aggressively.

Brando

After sitting all day I do this lil routine and it’s like a full reset, no joke 😍🌿 I learned it on a retreat in Bali and it change my life fr.

Low lunge, pigeon, a soft twist, then legs up the wall with breathwork. Also do it with candles and no screens, your sleep will be sooo better trust me.

Try doing it right after work if you feel stiff, or before bed if you want calm. Consistensy is everything ✨

Nico

Which poses have evidence for desk posture issues? Any studies on yoga improving low back pain, hip mobility, or sleep?

Practical suggestion: target hip flexors, thoracic spine, and glutes. Low lunge, figure-4, cat-cow, thoracic rotation. Keep dose measurable. 10 min daily.

If symptoms persist or include numbness, see a clinician.

Micol

If you ever get the chance to try aerial, it’s AMAZING for “I sat all day” compression 😍🩷 The hammock supports you so you can decompress your spine without forcing.

My favorites:

- Supported backbend in the hammock (gentle chest opener)

- Floating pigeon / figure-4 (hips feel sooo good)

- Inversions only if trained + comfortable

At home on the mat, I’d still do legs up the wall + low lunge. But aerial makes it feel like you’re being hugged while stretching 🥹

Noemi

Marta, you’re not alone at all 🥺💜 Desk life is tough, and it’s totally valid to want a gentle routine instead of “do a 60 min power flow or else.”

A simple, kind reset could be: cat-cow, low lunge (with a cushion under the knee), reclined figure-4, a gentle twist, and legs up the wall. Even 1–2 minutes each is already a win 🌷✨

And please don’t worry about flexibility—yoga is not a performance. If anything feels sharp or scary, back off and choose comfort. You deserve to feel safe in your body 🫶😊
